Agility Ladder Quick Feet Footwork

🎒 Gear Needed: 1 x agility ladder (or chalk lines on ground), 1 x basketball (optional) ⏱ Suggested Time: 5 - 10 minutes 👥 Participants: 1 player (Solo / by-yourself) 📍 Space: No-court, backyard, half-court 📊 Difficulty: Beginner

📝 Instructions

  1. Lay out an agility ladder flat on the ground (or use chalk/tape to mark 8 to 10 ladder rungs spaced 40 centimetres apart).
  2. Stand at one end of the ladder in an athletic stance with knees bent and chest up.
  3. Pattern 1: Both Feet in Each Rung (Linear): Sprint through the ladder placing both feet (right then left) into each successive rung box. Pump your arms in rhythm and stay on the balls of your runners. Complete 3 runs.
  4. Pattern 2: Lateral Two-In, Two-Out (Ali Shuffle): Stand sideways to the ladder. Step your lead foot into the box, followed by your trail foot, then step lead foot out, trail foot out, advancing down the ladder box by box. Complete 3 runs facing each direction.
  5. Pattern 3: Ickey Shuffle: Start on the left side of the ladder. Step right foot in, left foot in, then step right foot outside the ladder on the right. Immediately step left foot in, right foot in, then step left foot outside on the left. Continue weaving down the full ladder. Complete 3 runs.
  6. Rest for 20 seconds between ladder passes.
  7. Finish with a rapid sprint: complete a ladder pattern and immediately explode into a 5-metre acceleration sprint toward the key.

💡 Coaching Cues

  • Light and Springy: Stay on the balls of your feet; your heels should never touch the ground while working through the rungs.
  • Keep Upper Body Quiet: Avoid flailing your shoulders or head; keep your core engaged and your arms pumping cleanly at 90-degree angles.
  • Eyes Scanning Forward: Resist looking straight down at your toes; try to view the ladder rungs using your lower peripheral vision.

🔄 Variations & Progressions

  • Make It Easier: Slow down the footwork cadence to a deliberate march until the footstep patterns are memorized without stepping on the rungs.
  • Make It Harder: Dribble a basketball with your dominant hand (or alternate hands) while executing the footwork patterns through the ladder.
