Free Throw Routine Mastery

πŸŽ’ Gear Needed: 1 x basketball, 1 ring
⏱ Suggested Time: 5 - 10 minutes
πŸ‘₯ Participants: Solo or Partner (1-2 players)
πŸ“ Space: Backyard | Half-Court
πŸ“Š Difficulty: Beginner

πŸ“ Instructions

  1. Alignment at the Line: Step up to the free-throw line at the top of the key. Align the big toe of your shooting-side foot with the centre nail (or the centre of the ring). Position your feet shoulder-width apart with your shoulders square.
  2. Build Your 3-Step Routine: Develop a personalized, unvarying pre-shot sequence that you execute on every single shot:
    • Step 1 - Physical Reset: Spin the ball in your hands, plant your feet, and take one deep diaphragmatic breath to lower your heart rate.
    • Step 2 - Rhythm Dribbles: Take exactly two or three measured, rhythmic pound dribbles with your eyes locked on the ring.
    • Step 3 - Set & Lock: Gather the basketball into your shooting pocket, tuck your elbow directly under the ball, and pause for half a second.
  3. Execution & Follow-Through: Bend your knees smoothly and rise into your shot. Release with high arc and freeze your goose neck follow-through until the ball passes through the ring.
  4. Game Simulation Pairs: Shoot free throws in pairs (2 shots), exactly like a live match. Between shots, step back behind the line, wipe your runners on the court, visual-check your imaginary teammates, and step back up to repeat the identical routine.
  5. Volume: Shoot 10 pairs (20 total shots). Record your successful makes in your training log, targeting at least 70% accuracy (14/20).

πŸ’‘ Coaching Cues

  • Identical Tempo: Never rush your routine when nervous, and never drag it out when tired. Match the exact same timing every time.
  • Breathe to Reset: Inhale deeply through your nose and exhale through your mouth before your dribbles to relax your shoulders and neck muscles.
  • Elbow Under the Ball: Ensure your shooting elbow stays tucked in tight to your ribcage to prevent the shot drifting left or right.

πŸ”„ Variations & Progressions

  • Make It Easier: For younger U12 players building shoulder strength, step 0.5 to 1 metre inside the official free-throw line to prioritize pure mechanics over distance strain.
  • Make It Harder: β€œPressure Pairs” β€” if you miss the first shot of a pair, you must sprint to the baseline and back before shooting the second attempt. If you miss both, perform 5 burpees.
