πŸ“ Instructions

  1. Set Up the Space: Set two cones roughly 4 to 5 metres apart on the baseline, sideline, or across the key.
  2. Establish the Stance: Drop into a low defensive stance midway between the cones. Your feet should be wider than shoulder-width, knees bent at approximately 90 degrees, back flat with your chest puffed up, and hands active with palms facing upward.
  3. Initiate Lateral Movement: Push hard off the inside edge of your trailing foot to slide laterally toward the right cone. Reach with your lead foot without crossing your feet or clicking your heels together.
  4. Touch and Change Direction: Sink your hips, touch the cone or line with your outside hand, plant your outside foot, and immediately push back toward the left cone.
  5. Set Repetition Intervals: Perform continuous high-intensity slide sets for 30 seconds, rest for 30 seconds, and complete 4 to 5 rounds.

  • Wide Base, Low Hips: Keep your feet wider than your shoulders at all times; never allow your heels to click together or your stance to narrow.
  • Push and Reach: Push violently off the back foot and reach with the lead foot rather than hopping or jumping laterally.
  • Active Hands Up: Keep both hands active at chest height with palms forward ready to deflect passes without reaching in for fouls.
  • Chest Proud, Eyes Forward: Keep your chest square and your eyes looking forward at the imaginary attacker’s waist rather than staring down at your runners.

  • Make It Easier: Reduce the distance between cones to 3 metres and slow down the cadence to master foot placement before adding speed.
  • Make It Harder: Add a β€œdrop step” at each turn, transitioning from a lateral slide into a 2-metre recovery sprint, then snapping back into a defensive slide.
